7-Day Tournament Prep Routine
Your 7-Day Countdown to Tournament Day
Proper tournament preparation doesn’t start the night before — it starts a full week out. A structured 7-day routine ensures you arrive at the tournament court physically prepared, mentally sharp, and strategically clear. Here is your day-by-day plan.
Day 7: Rest and Recovery (7 Days Out)
Seven days before your tournament, your focus should be on recovery if you’ve been training hard, or light activity if you haven’t.
- Complete rest or very light activity (walking, gentle stretching)
- Hydrate well throughout the day
- Review the tournament schedule and logistics
- Confirm your equipment is in good condition
- Goal: Recharge physically and mentally
Day 6-5: Technical Training (6-5 Days Out)
These are your last heavy training days. Focus on technical refinement rather than learning new skills.
| Day | Morning Session (45 min) | Evening Session (45 min) |
|---|---|---|
| Day 6 | Serve and return practice — 50 serves, 50 returns | Third shot drops and dinking drills |
| Day 5 | Transition zone work — baseline to kitchen movement | Game-situation drilling with a partner |
Keep intensity moderate (70-80%). You want to reinforce good habits, not exhaust yourself.
Day 4-3: Match Simulation (4-3 Days Out)
These are your most important training days. Simulate tournament conditions as closely as possible.
- Day 4: Play 3 practice matches (to 11 points each). Take full breaks between matches as if it were a tournament. Practice your pre-match routine before each match.
- Day 3: Play 2 practice matches focusing on specific strategies. Match 1: focus on aggressive net play. Match 2: focus on defensive resilience. This builds strategic flexibility.
Day 2: Light Training + Strategy Review (2 Days Out)
Taper your training significantly. Your body needs time to recover and store energy.
- 20-30 minutes of light drilling (dinking, soft game, serve practice)
- Review your game plan — write down 3 key strategies for singles or doubles
- Visualize successful execution of each strategy
- Light stretching or foam rolling in the evening
- Prepare your gear bag (use the checklist from Tournament 101)
Day 1: Rest + Mental Preparation (1 Day Out)
This is the most important day. Your physical work is done. Now you prepare mentally.
| Time | Activity |
|---|---|
| Morning | Light walk or very gentle stretching (15 min) |
| Midday | Equipment check — paddles, shoes, bag, clothing, sunscreen |
| Afternoon | Mental rehearsal — visualize match scenarios for 10-15 minutes |
| Evening | Carb-heavy dinner (pasta, rice), pack gear bag, set alarms |
| Night | 7-8 hours of sleep — no screens 30 minutes before bed |
Morning of Tournament: Final Checklist
- Eat a light, carb-rich breakfast 2-3 hours before your first match
- Hydrate with water and electrolytes
- Arrive 30-45 minutes early
- Complete your 15-minute warm-up routine
- Trust your preparation — you’ve done the work
Follow this 7-day plan, and you’ll step onto the court feeling prepared, confident, and ready to perform. Tournament success is built in the week before, not the hour before.
